Braucht es Protein für den Muskelaufbau?

How can I build muscle with sports nutrition?

For a muscle to gain mass, the metabolic basis for it must be given: The net protein balance must thus be positive. This means that the muscle build-up rate must be greater than the muscle breakdown rate. Only then is protein stored in the muscle and the muscle grows.

However, it is not enough to take a sufficiently large amount of protein daily (about 1.3-1.7g/kg body mass), but the temporal pattern of intake must be correct.

Make sure you consume about 20 grams of high quality protein every 3-4 hours 4-6 times per day. This can be done through your daily diet or supplemented with high quality sports nutrition.

What sports nutrition promotes muscle building to the maximum?

Milk protein consists of the two protein fractions "whey protein" and "casein". In the following, we consider the different effects of these two protein fractions on muscle protein synthesis and additionally include the effects of soy protein in the analysis.

In an informative study, Tang et al. (2009) investigated the effects of whey protein, soy protein and casein in relation to the rate of digestion (represented as blood concentrations of e.g. essential amino acids as a function of time after protein ingestion), plasma insulin concentration and mixed muscle protein synthesis rate. For this purpose, they recruited 18 young, healthy men accustomed to muscle training who, recovered, performed the two exercises knee extensions and leg press to muscle failure ("intense") on one leg on three different days with sufficient rest in between (the resting leg served as an internal control).All study participants consumed either whey protein, soy protein, or casein in random order immediately after muscle training, with all protein servings containing approximately 10 g of essential amino acids (EAS). 3 hours after protein intake from the sports foods, the researchers took a muscle tissue sample from each of the two thighs using biopsy needles and determined the mixed muscle protein synthesis rate. In addition, they took blood samples from all study participants 30, 60, 90, 120, and 180 min after protein intake and analyzed the blood for the concentration of the essential amino acids, insulin L-phenylalanine and L-leucine. The analyses showed clear differences between the different protein sources.

Blood concentrations ("digestion rate")

While whey protein led to an almost doubling of EAS concentration already 30 min after consumption and soy protein increased the blood EAS concentration to almost 1.5-fold in the same time, casein only increased the blood EAS concentration by about 50%. After 3 hours, EAS concentration returned to near baseline for all protein sources, while casein resulted in a less abrupt decrease than whey protein and soy protein. With respect to L-leucine concentration, whey protein resulted in an increase in concentration (measured as area under the curve) nearly 3 times that of casein and about twice that of soy protein. In terms of blood insulin concentration, whey protein was found to increase insulin concentration the most, followed closely by soy protein. In contrast, blood insulin concentration did not change after casein.

The muscle protein synthesis rate when taking sports nutrition.

Die Einnahme von Molkenprotein und Soja führte sowohl in Ruhe (untrainiertes Bein), als auch nach dem Training zu einem stärkeren Anstieg der Muskelproteinsyntheserate als Casein. Zusätzlich war der Anstieg nach dem Training bei Molkenprotein grösser als bei Soja. Molkenprotein ist also als Sportnahrung sehr gut geeignet.Zusammenfassend lassen sich folgende Punkte festhalten:
Molkenprotein führt nach dem Training zugeführt zu einem stärkeren Anstieg der Aminosäuren- und Insulinkonzentration im Blut als Sojaprotein und Sojaprotein wiederum als Casein (Molke > Soja > Casein).
Molkenprotein steigert die Muskelproteinsyntheserate stärker als Sojaprotein und dieses wiederum stärker als Casein.
Die „Verdauungsgeschwindigkeit“ bestimmt massgeblich die Steigerung der Muskelproteinsyntheserate (je schneller und höher der Anstieg, desto höher die Steigerung der Muskelproteinsyntheserate).
Wenn dieselbe Menge an EAS verabreicht wird (rund 10 g), steigert die Proteinquelle mit dem höheren L-Leucingehalt die Muskelproteinsynthese am meisten.Was bedeutet das für die Praxis:
Trinken Sie nach dem Training etwa 20 g Molkenprotein.
Konsumieren Sie nach Ihrem Muskeltraining kein Casein. Verzichten Sie also auf milchbasierte (unter Umständen massiv gezuckerte) UHT-Fertigshakes. Rühren Sie Ihr Molkenproteinpulver mit Wasser an oder trinken Sie einen wasserbasierten Whey-Drink.
Wenn Sie kein Molkenprotein zuführen können oder wollen, ergänzen Sie Ihren Sojaproteinshake mit L-Leucin.Wichtig: achten Sie auch an trainingsfreien Tagen auf einen optimale Proteinzufuhr durch Ihre Sportnahrung. Nehmen Sie also alle 3 – 4 Stunden ca. 20 g hochwertiges Protein zu sich.
