No muscle building despite strength training? Avoid these 7 mistakes!

You do not register muscle growth despite strength training?

If you can't build muscle despite strength training, this could be due to the following 7 mistakes. Try to avoid this as much as possible in your personal strength training.

  1. Du führst die Kraftübung nicht anatomisch korrekt aus.Das Hauptziel beim Muskeltraining ist es dem zu trainierenden Muskel möglichst viel des externen Widerstands zukommen zu lassen. 
    Je isolierter der Trainingswiderstand aber auf den Zielmuskel einwirkt, desto stärker ist die muskuläre Belastung. Um dies zu erreichen, ist eine funktionell-anatomisch saubere Übungsausführung zwingend notwendig. Eine hohe Bewegungsqualität sollte daher höchste Priorität haben. 
    Achte in erster Linie darauf, dass du Übung korrekt ausführst.
  2. Deine Bewegungen beim Muskeltraining sind zu schnellSchwungvolle beschleunigen den Trainingswiderstand in der Anfangsphase der Bewegung. Dies führt automatisch dazu, dass er sich bis zu einem bestimmten Grade eigendynamisch bewegt. Die Eigendynamik des Trainingswiderstands bedeutet einen kleineren relativen Kraftaufwand des Muskels. Schnelle Bewegungen lassen demnach keine konstante Belastung auf die Muskulatur zu. Das Halten der Spannung also die Muskelfaserspannungsdauer bis zur Erschöpfung ist aber ein wichtiges Kriterium für Muskelhypertrophie. Idealerweise führst du deshalb die Übung jeweils in folgendem Rhythmus aus:  3 Sekunden konzentrisch (Gewicht überwinden), 2 Sekunden isometrisch verkürzt (keine Bewegung in verkürzter Position), 3 Sekunden exzentrisch (Gewicht nachgeben), 2 Sekunden isometrisch gedehnt (keine Bewegung in gedehnter Position).
    Trainiere also langsam um schneller ans Ziel zu kommen.
  3.  Die Spannungsdauer ist zu kurz oder zu lang.Es ist die Spannungsdauer und nicht die Wiederholungszahl entscheidend. Vergesse also die Wiederholungszahl. Die individuell erforderliche Spannungsdauer bis zur Erschöpfung ist nicht genau bekannt. Grob geschätzt sollte die spezifische Spannungsdauer, d.h. die totale Spannungsdauer bis zur Erschöpfung der grössten motorischen Einheiten ca. 60-120 Sekunden betragen. Wähle also deinen Widerstand so, dass du diesen mind. 60 Sekunden und max. 120 Sekunden bewegen kannst.Deine Kraftübung sollte also jeweils 60 - 120 Sekunden bis zu kompletten Erschöpfung dauern.
  4. Your workout will not be progressively increased. If in the first workout you reached a tension duration of 60 seconds, you should try to exceed this tension duration in the next workout. If you have reached a tension duration of 120 seconds, you can increase the training resistance in the next step, and so on. Neither tension duration nor training resistance should ever be increased at the expense of movement quality, so increase resistance as soon as you can slowly move it anatomically correct for 120 seconds.
  5. Deine Muskel wird zu wenig stark erschöpft Für das Muskelwachstum ist ein überschwelliger Reiz also die Übungsausführung bis zur Erschöpfung erforderlich. Du Übung sollte daher bis zur maximalen Erschöpfung des Muskels durchgeführt werden. Das du kein Muskelaufbau trotz Krafttraining verzeichnest, kannst daran liegen, dass deine Kraftübungen zu wenig intensiv ausgeführt werden.
    Lass es richtig brennen. Achte zudem darauf, dass du das Gewicht bis zur kompletten Muskelerschöpfung nicht absetzt. 
  6. You train little or too oftenWhen you train, anabolic but also catabolic processes are stimulated. This can be seen by the fact that after strength training not only the protein build-up rate but also the protein breakdown rate is increased. If the degradation processes predominate, no net protein is stored. In the worst case, protein breakdown can even occur. The chance for this increases with too high training frequency and intensity. Since the muscle protein synthesis rate is increased up to 48-72 hours after a training session, an interval of at least 48 hours between training sessions seems to be a reasonable approach. Set the time intervals between training sessions so that either the tension duration or the training weight can be increased in each training session.
  7. You consume too much or too little proteinThe metabolic basis must be given for muscle building. The net protein balance must therefore be positive. Therefore, the muscle build-up rate must be greater than the muscle breakdown rate. Only then will protein be stored in the muscle and the muscle will grow. However, it is not enough to take a sufficiently large amount of protein daily (approx. 1.3-1.7 g/kg body mass), but the temporal pattern of the intake must be correct. You will not be able to build muscle in spite of strength training if your protein dosage and timing is not correct. Make sure that you consume about 20 g of high quality protein every 3-4 hours 4-6 times per day. This can be done through your normal diet or supplemented with a high quality whey protein powder.

Unfortunately, if you adhere to all of these points, it may also be due to your genetics. Your genetics determine about 70% the strength of your adaptation to strength training.

Have patience and give it your all. On average you can expect about 20% muscle growth in the first 12 weeks.
